Training is a cycle, not a collection of exercises.

Every stage informs the next, while recovery and feedback keep the plan realistic.

Six-stage training cycle: Assess — understand goals, experience, movement ability, readiness, schedule and training history. Move — develop control, coordination, stability, balance and usable mobility. Strengthen — apply progressive resistance while maintaining movement quality. Perform — build the force, speed, endurance and confidence needed for activity and sport. Recover — support adaptation through sleep, nutrition, stress management and lighter sessions. Adapt — modify volume, intensity, exercise selection or recovery as circumstances change. The cycle repeats from Adapt back to Assess.

02 / Progression

Control builds the foundation. Strength raises capacity. Power expresses it quickly.

Five phases, informed by the NASM Optimum Performance Training model. Select a phase to read its emphasis.

Five-phase progression, ascending: Phase 1 Stabilization, low load, controlled speed, control as the primary quality. Phase 2 Strength Endurance, moderate load, controlled-to-moderate speed, control under load. Phase 3 Muscular Development, moderate-to-high load, controlled speed, volume as the primary quality. Phase 4 Maximal Strength, high load, intentional speed, force as the primary quality. Phase 5 Power, variable load, fast speed, speed of force as the primary quality.

Training phases are selected according to the person, goal, movement quality, experience, and training context. They are not a race to reach the final phase.

03 / Programming

A program is more than a workout.

Frequency, intensity, duration, exercise type, enjoyment, total workload, and progression must work together.

Seven program-design variables: Frequency — how often training is performed. Intensity — how challenging the effort should be. Time — how long the activity or session lasts. Type — which training method supports the goal. Enjoyment — how likely the person is to continue consistently. Volume — the total work accumulated. Progression — how the challenge develops over time.

06 / Rhythm

A week designed to build capacity without draining it.

The schedule balances demanding sessions with movement, flexible training, and recovery.

Weekly load, high to low: Wednesday lower strength is the highest load day, followed by Monday upper strength and Friday full-body training. Tuesday mobility, Saturday handball or conditioning, Thursday walking, and Sunday rest carry progressively lower load, with Sunday the lowest.
